Volleyball nutrition
Have a light, carb-based meal 2 to 3 hours before you play, snack between matches on tournament days, and drink more than you think when you play beach in the sun.
Volleyball is explosive jumps and dives, then a pause between every rally. An indoor rec match is often best of three or five sets and lasts about an hour. Beach doubles is a different game: only two players cover the whole court, in sand, often in full sun. Weekend tournaments, indoor or beach, can mean pool play from morning to late afternoon with long waits between matches.
Before the game
Jumping on a full stomach feels awful, so keep the pre-game meal light and early, around 2 to 3 hours before. Base it on carbs with a bit of protein, in line with the 1 to 4 g of carbohydrate per kg guidance. A casual indoor game takes less fuel than beach doubles, so scale the portion to what you are playing.
3 to 4 hours before: a real meal
- Turkey sandwich on white bread with a pear
- Rice with tofu and edamame
- Bagel with cottage cheese and strawberries
- Couscous with chicken and roasted zucchini
30 to 60 minutes before: a small snack
- A banana
- A small handful of dried dates or raisins
- A sliced apple
During
Between sets you have a minute or two, enough to drink but not to eat much. In a one hour league match, water is enough. Tournaments are where planning pays off: eat a small carb snack after each match and sip fluids during the waits, aiming for about 30 to 60 g of carbohydrate per hour across long days. On the beach, keep snacks in a cooler so they stay edible.
After
Once you are done, have about 20 to 40 g of protein with carbs. After a full tournament day in the sun, put fluid and salty food first, then a real meal with protein, carbs and vegetables.
- Chocolate milk and a handful of cashews
- Tuna sandwich with cucumber and tomato
- Greek yogurt with kiwi and honey
- Grilled chicken with rice and a big salad
Hydration
Indoor gyms can be warm, but beach volleyball is the real test: sun, hot sand and little shade, sometimes for six hours. Drink regularly between matches and try to keep weight loss under 2% of body weight. If you are a heavy sweater, add sodium through a sports drink or salty snacks. Afterwards, replace about 1.25 to 1.5 L for every kg lost. Fruit with a lot of water, like watermelon or cantaloupe, is an easy extra on the beach. Sweat rate calculator.
Tips
- On the beach, bring a cooler with ice, at least two big bottles and some fruit.
- Find shade or bring a tent for tournament days.
- Small snacks between matches beat one big lunch you then have to jump on.
- Casual indoor play burns far less than beach doubles. Eat for the game you are playing.
Questions
What should I eat before a volleyball game?
A light, carb-based meal 2 to 3 hours before, like a turkey sandwich and fruit. Keep it small so you can jump comfortably.
What should I eat during an all-day volleyball tournament?
Small, easy snacks after each match: bananas, sandwiches, pretzels, fruit and a sports drink. Eating little and often keeps your energy up without upsetting your stomach.
How much water do you need for beach volleyball?
More than for indoor play. Sun and sand raise your sweat rate, so drink between every match and weigh yourself before and after to learn your loss.
Is beach volleyball harder than indoor?
Usually yes. The compendium lists beach volleyball at a higher energy cost than competitive indoor play, because you run in sand and cover more court.
