Basketball nutrition

Eat a carb-based meal 2 to 4 hours before you play, keep a snack and a bottle in your bag for long runs at the gym, and have protein and carbs after.

Basketball is short sprints, hard stops, jumps and quick changes of direction, with brief rests at dead balls and timeouts. A rec league game is often four 10 or 12 minute quarters, or two 20 minute halves. Pickup is different: winners stay on, so a good team can play game after game for two hours with barely a break. Guards run more, while bigs do more jumping and contact under the rim. Both use a lot of muscle carbohydrate.

How many calories does basketball burn?

Before the game

Basketball means a lot of jumping, so a full stomach is no fun. Most players do best with a meal 2 to 4 hours before tipoff and only a light snack after that. Aim for carbohydrate in the range of 1 to 4 g per kg body weight across those hours: for an 85 kg (187 lb) player, a solid plate of rice or pasta plus a snack covers it. Keep greasy and high-fibre foods for after the game.

3 to 4 hours before: a real meal

  • Chicken and rice with stir-fried vegetables
  • Turkey sandwich on whole-wheat bread with an apple
  • Oatmeal with banana, honey and milk
  • Pasta with lean ground beef and tomato sauce

30 to 60 minutes before: a small snack

  • A banana or a handful of dates
  • Rice cakes with a thin layer of peanut butter
  • A small bowl of granola with milk

During

A single 40 minute league game needs little more than water. Open gym is where people fade: two hours of winner-stays-on is real work. If you plan to play for more than about an hour, take something with carbs between games, such as a sports drink, a banana or a couple of dates. The target from the research is 30 to 60 g of carbohydrate per hour for long sessions. Tournaments with several games in a day call for a small snack and fluids after each game.

After

After the run, get about 20 to 40 g of protein and some carbs within a couple of hours. If you play late, a normal dinner works, and a glass of milk or a yogurt before bed adds protein. Players who go back to the gym the next morning should lean more on carbs that evening.

  • Chocolate milk and a banana
  • Burrito with chicken, rice and black beans
  • Cottage cheese with pineapple
  • Two eggs on toast with a glass of orange juice

Hydration

Gyms are often warm and stuffy, and pickup runs rarely have planned breaks. Bring a full bottle and drink between games, not just when you sit out. Aim to keep body-weight loss under 2%. If you leave the court soaked, weigh yourself before and after once or twice: each kg lost needs roughly 1.25 to 1.5 L of fluid to replace over the next few hours. Heavy sweaters can add a sports drink or salty snack. Sweat rate calculator.

Tips

  • Keep a snack in your bag for when your team keeps winning and you never get to sit.
  • Do not try a new energy drink right before a game. Test anything new at practice.
  • Bigs who bang inside sweat a lot too. Do not skip the water because you ran less.
  • For a tournament, write down game times and plan a snack about 30 to 60 minutes before each one.

Questions

What should I eat before playing basketball?

A meal with easy carbs and some protein 2 to 4 hours before, like chicken and rice or a turkey sandwich. If you are short on time, a banana or rice cakes about 30 to 60 minutes before is light enough to jump on.

Should I drink a sports drink during pickup basketball?

For a single short game, water is fine. If you are running for more than an hour or it is a hot gym, a sports drink can give you carbs, fluid and sodium in one bottle.

What is good to eat between basketball games in a tournament?

Small, easy foods: a banana, pretzels, a sandwich half, a sports drink. Eat soon after each game so you have time to digest before the next.

How much protein should I eat after basketball?

Most adults do well with about 20 to 40 g of protein after playing, alongside carbs. That is roughly a large glass of chocolate milk plus a yogurt, or a chicken burrito.
